Here’s a serious leg workout for muscle growth, targeting quads, hamstrings, glutes, and calves. This routine includes a mix of compound and isolation exercises, progressive overload, and high intensity.

Leg Day: Muscle Growth Focus

1️⃣ Warm-up:

5min dynamic stretching & mobility (hip openers, leg swings, bodyweight squats)

5 min "step overs" on bench as demonstrated in this video

Warm-up sets before main lifts

Main Workout:

Compound Strength Work (Heavy Lifting, 4-8 reps)

1️⃣ Barbell Back Squat – 4 sets x 5-8 reps

Go heavy (80-90% of 1RM)

Full depth for quad & glute activation

Pause at the bottom for extra tension

2️⃣ Romanian Deadlifts (RDLs) – 4 sets x 8-10 reps

Controlled eccentric (lowering) phase

Slight knee bend to stretch hamstrings

3️⃣ Bulgarian Split Squats – 3 sets x 10-12 reps (each leg)

Weighted with dumbbells

Glute & quad focus

Hypertrophy & Isolation Work (8-15 reps)

4️⃣ Leg Press (Feet High & Wide) – 4 sets x 10-12 reps

Targets glutes & hamstrings more

Drop set on last set for burnout

5️⃣ Lying Leg Curls – 3 sets x 12-15 reps

Slow eccentric to maximize hamstring engagement

Final set: 1-2 forced reps

6️⃣ Seated Leg Extensions – 3 sets x 12-15 reps

Pause at the top for 2 seconds

Final set: Double drop set

Calf Training (High Volume, Heavy Load)

7️⃣ Standing Calf Raises – 4 sets x 12-15 reps

Heavy weight, full stretch & squeeze at the top

Final set: Hold 10 seconds at the top

8️⃣ Seated Calf Raises – 4 sets x 15-20 reps

Higher reps for soleus activation

Finisher (Optional, Glute Focused)

9️⃣ Hip Thrusts – 3 sets x 8-12 reps

Heavy weight, full lockout at the top

Progressive Overload Plan:

Increase weight or reps every week

Use tempo variations (slow eccentrics, pauses)

Train calves twice a week for best growth
