Pain on the inside of your knee doesn’t automatically mean a meniscus injury.

Several structures can produce pain in this area, including:

• Medial meniscus
• Medial collateral ligament (MCL)
• Pes anserine tendons and bursa

The location is only the first clue. How the pain started, which movements aggravate it, and whether you experience swelling, clicking, locking, or instability help determine what may actually be involved.

A thorough assessment should evaluate how your knee moves, how strong it is, and whether it can tolerate the demands of your sport or everyday life.

If inner knee pain is limiting what you can do, schedule a knee-focused assessment at ESCO.

Strong knees for runners aren’t built with mileage alone. 🏃‍♂️

Build strength, control, and impact tolerance with these 10 exercises:

1. Reverse Nordic curls
2. Single-leg bear squats
3. Soleus raises
4. Short step-ups
5. Wall-sit extensions
6. Single-leg calf raises
7. Tibialis raises
8. Assisted sissy squats
9. Box jumps
10. Depth drops

These exercises range from strength work to higher-impact power drills. You don’t need to do all 10 in one workout, choose the ones that match your current capacity, then progress gradually.

Save this for your next strength session. If knee pain is keeping you from running or progressing your training, let’s figure out what’s driving it and build a plan around your goals.

5 band exercises. One goal: stronger, more resilient knees.

Bands are simple, but they’re incredibly useful for building the strength and control your knees rely on—especially through the quads, glutes, hamstrings, and lateral hip stabilizers.

Use these as part of your warm-up, rehab, or lower-body training:

* Controlled reps
* Full range you can own
* Keep tension on the band
* Focus on knee alignment
* Progress resistance as you get stronger

Strong knees aren’t built by avoiding load. They’re built by preparing the joint to handle more of it.

Save this reel and add these to your next lower-body session.

The setup makes the exercise.

The landmine hack squat is a great quad-loading variation when you want a controlled squat pattern with plenty of knee flexion.

For this setup:

* Elevate the toes slightly
* Keep your torso aligned with the bar path
* Brace the trunk
* Find the right distance from the landmine
* Allow the knees to travel forward as you descend

Small setup changes can completely change how an exercise feels and where the load goes.

For knee rehab and performance, the goal isn’t to avoid loading the knee — it’s to load it with purpose.

Save this one for your next lower-body session.

Pain on the outside of your knee isn’t always “just your IT band.”

Common sources of lateral knee pain include:

• IT band irritation
• Lateral meniscus injury
• LCL sprain
• Biceps femoris tendinopathy
• Proximal tibiofibular joint irritation

These conditions can feel similar, but they involve different tissues and require different treatment and loading strategies.

The location of your pain gives us a clue, the examination determines the cause.

If lateral knee pain is limiting your running, lifting, or athletic performance, schedule a knee-focused evaluation at ESCO in Tega Cay.

Same exercise. Different emphasis.

🍑 Glute-focused Bulgarian split squat
→ Slight forward torso lean
→ Longer stance
→ More hip loading

🦵 Quad-focused Bulgarian split squat
→ More upright torso
→ Shorter stance
→ More knee travel

Neither version is “better” the right setup depends on what you’re trying to train.

For knee rehab and performance, small changes in position can completely change where you feel the load.

Train with intent, not just reps.

Save this for your next leg day.

Your VMO plays a big role in how well your knee is supported and controlled.

When this part of the quad becomes tight, sensitive, or isn’t contributing well, it can affect how the knee feels and moves.

Dry needling with e-stim is one tool I use to help:

* Reduce muscle tension and sensitivity
* Improve quadriceps function
* Support better knee control
* Prepare the muscle for strength and rehab work

The goal isn’t just to make the area feel better, it’s to help the knee function better.

The Spanish Squat is one of my go-to movements for loading the quads and building knee capacity, but the setup matters.

A small change in position can completely change where you feel the exercise.

❌ Common mistake: Sitting the hips too far back and turning it into a traditional squat pattern.

✅ Better ex*****on: Keep the torso upright, allow the knees to travel forward, and sit down against the resistance of the band. The goal is controlled, quad-dominant loading.

If you’re using Spanish squats for knee pain, patellar tendon rehab, or quad strengthening, don’t just go through the motion. Make the movement match the goal.

Save this for your next lower-body session.

Pain around or behind the kneecap?

One common cause is patellofemoral pain, but where you feel pain is only one piece of the puzzle.

Symptoms often show up with:
• Squatting
• Going up or down stairs
• Running or jumping
• Sitting with the knee bent for extended periods

The key isn’t just identifying where it hurts. It’s understanding why the knee is struggling with load.

At ESCO, we look at strength, mobility, movement mechanics, training demands, and your knee’s current capacity to determine what may be contributing to the problem and what needs to improve.

Pain location gives us clues. A proper assessment gives us direction.

One exercise can become a completely different stimulus depending on how you program it.

A step-down can start with support and a limited range.

Then we can progress:

→ Range of motion
→ Eccentric control
→ External load
→ Eventually, speed and higher-demand tasks

That’s an important part of knee rehab.

The goal isn’t simply to find exercises that don’t hurt.

It’s to establish what the knee can tolerate today—and progressively build its capacity for what you want it to do tomorrow.

Running. Lifting. Hiking. Sport. Life.

Rehab should progress with you.
